What the Evidence Shows

The idea of a narrow post-exercise 'anabolic window' became a cornerstone of bodybuilding nutrition in the 2000s. The theory was that muscles are uniquely receptive to protein immediately after training, and missing this window would waste gains. However, meta-analyses have largely debunked this as oversimplified. When total daily protein intake is matched, the specific timing around workouts has minimal additional effect on muscle hypertrophy or strength. The muscle protein synthesis response to exercise lasts 24-48 hours, not just 30-60 minutes. What does seem to matter somewhat is distributing protein evenly across 3-5 meals per day (rather than consuming most in one meal) and ensuring adequate total intake (1.6-2.2 g/kg/day). For fasted training specifically, having protein relatively soon after may matter more, but for people who ate a meal 2-3 hours before training, immediate post-workout protein adds little benefit.

Why this disagrees:

This early study suggested timing was critical, but it was conducted in untrained elderly with a 2-hour delay in the control group and did not match total daily protein intake. Later meta-analyses controlling for these factors found timing effects disappear.
